Your first four weeks in the gym

A complete beginner's plan: three full-body sessions a week, what to lift, how heavy, and how to know it's working.

10 September 2026 · 10 min read · Healthy Hueman

The first month in a gym decides whether there's a second. The goal isn't to get fit in four weeks. It's to learn six movements, build the habit of showing up three times a week, and finish the month wanting more.

The plan

Three full-body sessions a week on non-consecutive days, for example Monday, Wednesday and Friday. Each session takes 45 to 60 minutes including a warm-up.

Session A

  • Goblet squat: 3 × 10
  • Push-up (on a bench if needed): 3 × 8–10
  • Dumbbell Romanian deadlift: 3 × 10
  • Lat pulldown: 3 × 10
  • Plank: 3 × 30 seconds

Session B

  • Leg press: 3 × 12
  • Dumbbell shoulder press: 3 × 10
  • Seated cable row: 3 × 10
  • Walking lunge: 2 × 10 per leg
  • Dead bug: 3 × 8 per side

Alternate them: A, B, A in week one; B, A, B in week two; and so on.

How heavy

Pick a weight you can lift for every rep with clean form and about two reps left in the tank. If you finish all sets easily, go up a little next session. If form breaks, go down. Early progress comes from learning the movement, so don't rush the weight.

Week by week

  1. Week 1: learn the movements. Light weights, focus on form, write everything down.
  2. Week 2: same exercises, add a few reps or a little weight where it felt easy.
  3. Week 3: add a set to the first two exercises of each session.
  4. Week 4: keep the volume, push the weights a little, and notice how much easier it feels than week one.

Warm up and cool down

Five minutes on a bike or treadmill, then one light set of your first exercise. Afterwards, five minutes of easy stretching for the muscles you trained.

How you'll know it's working

  • The weights on your log are higher than in week one.
  • You slept better and felt more energetic on most days.
  • You did 12 sessions, or close to it. That's the real win.

Healthy Hueman's ready-made Beginner Full Body plan follows this structure. Each set starts from what you did last time, so you always know what to lift.
